What are macronutrients & why count macros?

Macronutrients (“macros”) are the three primary energy-providing nutrients in the human diet:

  • Carbohydrates — your body's preferred source of quick fuel (4 kcal/g).
  • Protein — essential for building, repairing, and preserving muscle tissue (4 kcal/g).
  • Fat — vital for hormone production, joint health, and nutrient absorption (9 kcal/g).

Using a macros counter allows you to target body composition outcomes beyond total body weight. For example, maintaining high protein while in a calorie deficit ensures weight lost comes from body fat rather than lean muscle.

  • Balanced sits in the middle of the Acceptable Macronutrient Distribution Ranges from the Institute of Medicine (carbohydrate 45–65%, fat 20–35%, protein 10–35%). A sensible default for general health and endurance activity.
  • High protein is the usual choice for strength training and body recomposition: more protein means better satiety per calorie and better lean-mass retention while dieting.
  • Low carb reduces water retention and steadies blood-glucose swings for some people. It is not inherently better for fat loss at matched calories and protein.
  • Keto pushes carbohydrate low enough to shift the body toward ketone metabolism — typically under 50 g of carbs, and often under 30 g. It is a restrictive template, so it works best if you actually enjoy eating that way.

How much protein, by body weight

Percentage splits are convenient but protein is better set from your body weight, because your protein needs track your lean mass rather than your calorie intake. The columns show grams per day for a 68 kg and an 82 kg body.

The 0.8 g/kg figure is the US/Canada RDA (Institute of Medicine, 2005). The 1.6 g/kg ceiling comes from Morton et al., British Journal of Sports Medicine 2018, a meta-analysis of protein supplementation and resistance training.

Hitting your macros in practice

Protein is the hardest target to hit by accident, so build meals around it first and let carbs and fat fill the rest. A few habits that make the arithmetic easy:

  • Anchor each meal with a protein source. Three meals of 30–40 g gets most people to their target without thinking about it. The high-protein foods list is ranked by grams per 100 g.
  • Watch protein per calorie, not just protein. Nuts and fatty cuts are protein-rich and calorie-dense at the same time; lean fish, white poultry, egg whites and non-fat dairy deliver far more protein per calorie.
  • Use fat as the dial. Fat is the densest macro at 9 kcal/g, so oils, butter, cheese and dressings are where a day quietly goes over. Measuring cooking fat is the single highest-yield change most people make.
  • Fill volume with low-energy-density food. Vegetables, fruit and broth-based soups let you eat a large amount of food inside your carb budget — see low-calorie foods.
  • Weigh food raw where you can. Cooking changes weight, so 100 g of raw chicken and 100 g of cooked chicken are not the same amount of protein. Each food page states the preparation its USDA record describes.

It depends on your calories and goals. A balanced baseline is roughly 50–60% carbs, 15–20% protein, and 25–30% fat. For muscle building or fat loss, higher-protein ratios (e.g. 30–40% protein, 1.6–2.2g per kg) are often preferred. The calculator provides preset splits or allows custom percentages.

How are macro grams calculated from total calories?

Carbohydrates and protein each provide 4 calories per gram, while fat provides 9 calories per gram. For each macro: Grams = (Percentage × Total Daily Calories) ÷ Calories Per Gram.

What are my macros on 2,000 calories?

On the balanced split (60% carbs / 15% protein / 25% fat) that is 300 g carbs, 75 g protein and 56 g fat. On a high-protein split it becomes 200 g carbs, 175 g protein and 56 g fat. The lookup table on this page covers 1400 to 3000 calories.

How much protein do I need per kilogram of body weight?

The RDA is 0.8 g/kg — a floor for avoiding deficiency, not a target for building muscle. Around 1.6 g/kg is where added protein stops improving strength and lean-mass gains in resistance-trained adults, and up to 2.2 g/kg is used when dieting to protect lean tissue. At 68 kg those work out to 54 g, 109 g and 150 g per day.

Do I have to hit my macros exactly?

No. Within about 5–10 g of each target is close enough for the result to be identical, and total calories matter more than the split for weight change. Treat protein as the target worth defending, fat as a floor to stay above, and carbohydrate as the flexible remainder.

Is there a minimum amount of fat I should eat?

Keeping fat at or above roughly 0.5–0.6 g per kg of body weight — commonly 20% of calories or more — covers essential fatty acids and fat-soluble vitamin absorption. The Acceptable Macronutrient Distribution Range for fat is 20–35% of calories, so very low-fat splits are worth a second look.

What about fibre and alcohol?

Fibre is a carbohydrate but is largely not absorbed as energy, so it sits inside your carb number rather than beside it — aim for the 28 g FDA Daily Value and see the high-fibre foods list. Alcohol carries 7 kcal/g and belongs to none of the three macros; most trackers count it against carbs or fat as a workaround.
